Eating iron and absorbing iron aren't the same thing
The iron content listed for a food is what you eat not what your body keeps. Only a fraction actually crosses into your bloodstream, and that share swings widely depending on the rest of the meal, how the food was prepared, and how much iron your body currently needs.
This is also why Indian and international guidelines differ so much. ICMR-NIN's 2020 report sets India's RDA at 19 mg/day for men and 29 mg/day for women well above the US figure of 8 mg and 18 mg. The gap comes down to bioavailability: Indian guidelines assume a cereal- and legume-heavy diet delivers less absorbable iron than a more meat-inclusive one, so the target is set higher to compensate.
Heme iron vs non-heme iron
Dietary iron comes in two forms. Heme iron, found in meat, poultry and fish, is absorbed efficiently and isn't much affected by other foods on the plate. Non-heme iron the only kind found in plant foods like dal, rajma, leafy greens and grains is absorbed far less efficiently, and its absorption swings widely depending on what else is eaten alongside it.
That's why the NIH Office of Dietary Supplements notes that people who eat little or no meat, poultry or seafood need almost double the iron of non-vegetarians. If your diet is mostly dal, roti, rice and vegetables, non-heme iron is where nearly all your iron comes from so the strategies below matter more for you, not less.

Why vitamin C helps
Vitamin C (ascorbic acid) converts non-heme iron into a form your gut absorbs more easily, and helps counteract inhibitors like tannins and phytate in the same meal. In a stable-isotope absorption study of young Indian women, adding vitamin C to a rice meal increased absorption from that single meal several times over versus the same meal alone a reason to prioritise vitamin C, not a promise it alone will fix low iron. ICMR-NIN's 2020 report backs this up, specifically recommending a minimum level of vitamin C in the daily diet for better iron absorption.

Tea and Coffee: Do They Reduce Iron Absorption?
Why chai can work against non-heme iron
It isn't the caffeine it's polyphenols (tannins) in tea and coffee that bind non-heme iron in the gut, making it harder to absorb. In the same study of young Indian women, one or two cups of black tea alongside a rice meal cut iron absorption from that meal by roughly half to two-thirds. Coffee contains similar compounds and behaves much the same way.
Do you need to stop drinking tea?
No. India's own Anemia Mukt Bharat programme frames tea and coffee as "iron inhibitors" to manage around meals, alongside vitamin C as an "iron enhancer" not substances to eliminate. Moderate tea or coffee spread through the day isn't something most healthy people need to worry about. Timing, not elimination, is the useful lever especially if you're vegetarian, menstruating, pregnant, or already know your iron runs low.
How long should you leave between a meal and your chai?
Indian dietary guidance recommends keeping tea and coffee roughly an hour away from meals, since the tannins in these drinks can interfere with iron absorption. This lines up with controlled research: a UK study using a stable iron isotope found that waiting about an hour after a meal before having tea roughly halved tea's inhibitory effect compared with drinking it in the same sitting as the food. In practice, this could mean shifting your chai to mid-morning or after 4 pm, rather than serving it alongside a dal-heavy lunch or an iron supplement.
What About Milk and Calcium?
Calcium can reduce iron absorption but mostly in tightly controlled, single-meal lab studies. When researchers instead tracked people's calcium intake over several days or longer, normal dietary calcium including from milk and dairy generally hasn't shown a meaningful effect on actual iron status. A review in the International Journal for Vitamin and Nutrition Research concluded the inhibitory effect is likely short-lived, with the body compensating over time.
So you don't need to eliminate milk, curd or paneer. If you're specifically trying to maximise absorption from your most iron-focused meal or a supplement, it's reasonable to have your big glass of milk at a different meal instead a timing tweak, not a dairy ban.
Phytates, Soaking, Sprouting and Fermentation
What phytates are, and where they hide
Phytate (phytic acid) is a natural compound found in whole grains, legumes, dals, nuts and seeds. It binds non-heme iron and other minerals in the gut, reducing how much gets absorbed. That doesn't mean cutting these foods out: whole grains and legumes bring fibre, protein and other nutrients too valuable to lose over a concern that can simply be managed instead.
Can soaking, sprouting and fermentation help?
Yes, meaningfully, even if not dramatically. A study on common Indian legumes found soaking reduced their phytate content by roughly 5–16%, and sprouting (germination) by roughly 25–46%, depending on the legume and duration. Fermentation the process behind idli, dosa and dhokla batters works on the same principle. These are genuinely useful, low-cost habits Indian kitchens have used for generations, though they help at the margins rather than working miracles on their own.

Indian Foods That Provide Iron
Vegetarian sources
Dal and lentils (masoor, moong, toor, urad), chana and rajma, soy and soya chunks, ragi and other millets, sesame seeds, nuts, and leafy greens like palak, methi and drumstick (moringa) leaves all contribute non-heme iron. Some packaged atta and breakfast cereals are also fortified with iron.
Non-vegetarian sources
Red meat, poultry (especially liver), fish and shellfish provide heme iron, which the body absorbs efficiently. Eating a little meat, fish or egg alongside a dal or vegetable meal can also modestly improve absorption of the plant-based iron in that same meal.
Is spinach the best source of iron?
Not necessarily. Spinach does contain iron, but it's also high in oxalates, which bind a large share of that iron before it can be absorbed so gram for gram, it isn't automatically more effective than dal, legumes or meat. The same caution applies to jaggery and dates: they contain some iron, but in modest amounts, and shouldn't be relied on as a fix for a diagnosed deficiency.
Build an Iron-Friendly Indian Day
Rather than treating iron absorption as a single meal's problem, zoom out to your whole day. The one rule worth remembering: keep tea, coffee or a large milk serving away from whichever meal or supplement is doing the heavy lifting for your iron everything else in this guide can happily share the same plate.
A realistic vegetarian day: ragi dosa with tomato chutney at breakfast; dal, roti or rice with a lemon wedge at lunch; a guava or orange as a mid-afternoon snack, around when you'd naturally reach for chai anyway; rajma or chole with a salad at dinner. Can Cooking in Cast Iron Increase Your Iron Intake?
Cooking in a cast-iron kadhai or tawa can transfer some iron into food, particularly when a dish is acidic, watery and cooked for a while think tomato-based curries, rasam or sambar. Classic food-science experiments found acidic, moist dishes like tomato sauces picked up several extra milligrams of iron per serving when cooked in cast iron rather than non-iron cookware, while drier or less acidic foods picked up very little. Treat this as a small, variable bonus not a primary strategy, and not a substitute for treating a diagnosed deficiency.
What If You Have Low Ferritin or Iron-Deficiency Anaemia?
Everything above helps with everyday iron intake but it's worth knowing where food-based strategies stop being enough. According to India's National Family Health Survey-5 (2019–21), 57% of Indian women aged 15–49 are anaemic, up from 53% previously so if a test comes back low, you're far from alone.
It's also worth knowing that anaemia isn't always about iron. The World Health Organization notes it can stem from several causes deficiencies in folate, vitamin B12 or vitamin A, infections, inflammation, chronic disease, heavy menstrual or obstetric blood loss, and inherited blood disorders not iron deficiency alone. That's why persistent fatigue shouldn't automatically be assumed to mean low iron without an actual test.

For most people without a diagnosed deficiency, the food-based habits above are a sensible, sufficient first step especially if you're vegetarian. But iron supplements aren't an everyday wellness add-on the way a multivitamin might be. At typical doses they can cause constipation, nausea or stomach upset, and taking in more iron than the body needs can genuinely cause harm over time, since the body has no easy way to clear out excess iron. Supplementation is best based on an actual blood test and a doctor's or nutritionist's guidance, rather than started casually.
